Quick answer: The most reliable ways to increase testosterone are to sleep 7–9 hours, do resistance training 3–4 times a week, reduce excess belly fat, eat enough protein, healthy fats, zinc and vitamin D, limit alcohol, and manage stress. If symptoms continue, get a morning blood test. You may have clinically low testosterone that needs medical treatment.

Low energy, poor focus and a flat sex drive are often blamed on “work stress.” Sometimes the real cause is hormonal. Here is what actually moves testosterone, and when lifestyle changes are not enough.

What Is Low Testosterone?

Testosterone is the main male sex hormone. It supports libido, muscle mass, bone density, mood and sperm production. Levels naturally decline with age, but lifestyle, obesity, diabetes and medications can lower them earlier.

Doctors generally diagnose low testosterone (also called hypogonadism) when symptoms are present and blood tests on two separate mornings show levels below the normal range, commonly under 300 ng/dL. Read more on our Low Testosterone / Andropause page.

Common Symptoms of Low Testosterone

  • Reduced sex drive (see Low Libido)
  • Difficulty with erections (Erectile Dysfunction)
  • Persistent fatigue and low motivation
  • Loss of muscle, increased belly fat
  • Low mood or irritability
  • Reduced sperm count

These symptoms overlap with thyroid problems, depression and diabetes, so testing matters before treatment.

7 Ways to Increase Testosterone Naturally

1. Prioritise Sleep

Testosterone is produced largely during deep sleep. Chronic short sleep can measurably lower levels. Aim for 7–9 hours, keep a fixed schedule, and keep screens out of bed.

2. Lift Weights Regularly

Resistance training, such as squats, deadlifts and presses, supports healthy hormone levels. Train 3–4 times a week and avoid overtraining, which raises cortisol.

3. Lose Excess Belly Fat

Fat tissue converts testosterone into estrogen. Even modest weight loss in men with obesity can raise levels. Weight management also helps with erectile function.

4. Eat a Hormone-Friendly Diet

Include protein (eggs, paneer, dal, chicken, fish), healthy fats (nuts, seeds, olive or mustard oil) and zinc-rich foods (pumpkin seeds, chickpeas). Avoid crash diets, which can lower testosterone.

5. Correct Vitamin D and Zinc Deficiency

Both are common in India. Get tested before supplementing, because more is not better.

6. Limit Alcohol and Quit Smoking

Heavy alcohol use and tobacco impair testicular function and blood flow.

7. Manage Stress

Long-term stress keeps cortisol high, which suppresses testosterone. Try yoga, walking, breathing exercises or counselling. Our guide to yoga and exercise for sexual health is a good start.

What to Avoid

Do not buy “testosterone booster” supplements or use anabolic steroids without medical advice. Steroids can shut down natural production and cause infertility. Many over-the-counter boosters have little evidence behind them.

When Lifestyle Changes Aren’t Enough

If you have symptoms despite 3 months of healthy habits, see a specialist. An andrologist will check your total and free testosterone, LH, FSH, prolactin, thyroid, blood sugar and other markers.

If deficiency is confirmed, treatment may include testosterone replacement therapy (injections, gels or pellets) with regular monitoring. Important: TRT can reduce sperm production, so men planning a family should discuss male fertility options first.

Frequently Asked Questions

How long does it take to increase testosterone naturally?
Most men notice changes in energy and sleep within 4–8 weeks. Measurable hormone changes typically take 2–3 months.

Which food increases testosterone the fastest?
No single food works quickly. A balanced diet with adequate protein, zinc, vitamin D and healthy fats supports levels over time.

Can low testosterone cause erectile dysfunction?
Yes, it can contribute, but ED often has several causes, including vascular and psychological factors.

Is TRT safe?
When prescribed after confirmed deficiency and monitored by a doctor, it can be appropriate. It is not suitable for everyone.

Can I consult an andrologist online?
Yes. IASH offers confidential online consultations across India.
